Coaching tips
- Choose your weight with the "last-2 rule": the last 2 reps of every set should feel challenging but clean. Too easy? Add 1-2kg. Can't finish? Drop it.
- Control the lowering phase on every lift โ 2-3 seconds down. That is where the muscle-building stimulus lives.
- Rest 60-90 seconds between sets. Enough to recover, short enough to keep the session tight.
- Progression: add weight first, reps second, sets third. One thing at a time, every 1-2 weeks.
- If you only have one dumbbell: do single-arm versions of everything (rows, presses, RDLs) and double the sets per side. Same result.
Common questions
What weight should I buy?
A pair of adjustable dumbbells (2-20kg) covers everything for years. Fixed pairs: start 5-8kg (women) or 10-12kg (men) and add heavier as you progress.
How often can I do this?
3ร/week on alternating days (Mon/Wed/Fri). Muscles need 48h to rebuild โ that is where the growth happens.
Will dumbbells build visible muscle?
Yes โ dumbbells don't know the difference between a gym and a living room. Progressive overload is progressive overload.
Is this enough for legs?
Goblet squats, lunges and Romanian deadlifts with a heavy-enough dumbbell are plenty for most people's leg goals. When you can RDL 20kg+ per hand, you will agree.
