๐Ÿ“… The 30-Day Bodyweight Challenge

Follow the days in order. Rest days are part of the plan.
  • Week 1 (foundation): 3ร—10 squats ยท 3ร—8 wall push-ups ยท 3ร—20s plank โ€” daily
  • Week 2 (build): 3ร—12 squats ยท 3ร—10 knee push-ups ยท 3ร—30s plank ยท 3ร—10 lunges
  • Week 3 (push): 4ร—12 squats ยท 3ร—10 full push-ups (or knees) ยท 3ร—40s plank ยท 3ร—12 reverse lunges ยท 20 min walk
  • Week 4 (test): 4ร—15 squats ยท 4ร—12 push-ups ยท 3ร—60s plank ยท 4ร—12 lunges ยท 25 min brisk walk
  • Rules: rest when your form breaks; take a rest day if sore; track your reps โ€” you should be beating last week's numbers
  • Result: 30 days of consistency โ€” measurable strength, better posture and the habit itself
Why this plan works: Most people quit exercise because they start too hard. This challenge is engineered for habit-building: small daily sessions (15 min), exercises you already know, and weekly progression small enough to feel achievable โ€” the science of behaviour change says tiny consistent wins beat heroic one-off efforts.

Warm-up (before every session)

3 min: easy march, arm swings, 10 squats, shoulder rolls. Enough to warm up โ€” the sessions are short, so get moving fast.

Cool-down (after every session)

2 min: child's pose 30s, hamstring stretch 30s each side, deep breaths. Done.

Coaching tips

  • Pick a FIXED time and put it in your calendar โ€” same time daily is the #1 predictor of sticking with it. Morning works best for most people.
  • If you miss a day, do NOT double up โ€” just continue tomorrow. Consistency over perfection.
  • Write your reps in your phone after each session. The whole point is beating last week's numbers โ€” that is progressive overload.
  • Soreness is normal the first week (especially day 2-3). Rest if pain is sharp or joint-related; walk if you are just stiff.
  • Day 30 is a TEST day, not the end: re-test your squats/push-ups/plank and compare with day 1. Then keep going โ€” you have built the habit that matters more than the numbers.

Common questions

Can I do this if I've never exercised?
Yes โ€” the first week is genuinely gentle (wall push-ups, 20s planks). If even that is too much, do half the reps. The challenge scales to you.

What about food?
For visible results in 30 days: eat protein at every meal, cut sugary drinks, sleep 7-8h. Exercise shapes you; diet shows you.

Will 15 minutes a day make a difference?
Fitness-wise: yes for a beginner โ€” 15 focused minutes daily beats 90 minutes once a week. Habit-wise: it is the single best investment you can make.

Can I add cardio?
Sure โ€” a 20-30 min walk on rest days or in addition is great. Just keep the strength sessions consistent.
